435 beginning of march. i never do maxes during my workout. i only did it that one time b/c it was a powermeet and i just wanted to see where i was.

Repped 100 3x on flat bench today, I was happy. I broke 90's 3 weeks ago and, on the first attempt, dropped one of the 90lb dumbbells out of my left hand (elbow couldn't take it), picked them up again and repped 4.



I've found it's easier for my elbows to have the weight laying on my chest as I lay down and then use solely my arms to spread out. Before, I was kicking the db's off my thighs as I was laying down and I think the force of slowing the weight down to counter gravity while getting set up was what was fucking with my elbows.

7th Ninjai Repped 1000 30x on flat bench today, I was happy. I broke 900's 3 weeks ago and, on the first attempt, dropped one of the 900lb dumbbells out of my left hand (elbow couldn't take it, it snapped, bending backwards, so I took the other dumbell and smashed it back into place), picked them up again and repped 40. Now that's animal intensity, that's animal pride. fixed.

ChosenGSR I usually do 70s for incline press after I do BB flat I stopped doing barbell indefinitely. My numbers (stopped a ~month or so ago) were 225lbs 5x, 265max on flat. When I first started flat db several months ago, I had trouble with anything beyond 75lbs but I seem to be improving faster as I am focused on it now. My incline is still lacking, I can only get 85 4x on the last set. I tried flat BB last week to see if I had lost strength there, I had trouble pushing 205 6x

I usually hold them on the inside of the DB (hands as close as they can be), put the DBs on my knees and roll back so that they are already up in the air.. keep everything as tight as I can and it usually works out fine from there...

ok. ive been lifting steadily for 1 year now. i am 5'9 and weigh 180 lbs. my stomach is some what flat, i have a good amount of muscle considering the time ive been lifting. incorporated cardio in my regiment and im doing good so far. my question is...am i getting enough caloric intake? id estimate according to fitday that my caloric intake is around 2100 calories. ive tried to keep all the proportions correct, protein to fat to carbs. my daily protein intake is 296 grams., fat 50 grams, carbs 139 grams. all that comes to 2099 calories roughly. i feel like im not eating enough? i want to gain my muscle mass but would like to keep it lean. do i need to eat more and where do i need more of? im not getting any bigger or thicker. and my gains are slowing down. any suggestions? im open to anything. my routine involves heavy weights, 4 times a week with 3 days of cardio. 1 day of high intensity, 1 day low intensity and another day just to mess around on the punching bag or outdoors like biking on a weekend. keep in mind that my caloric intake on the weekends is much greater given that igo out and drink and party.

No, you should be eating more -- but your telling me that you get close to 300g of protein a day, which is good but hard to believe -- Where do you get all your protein from? i used fitday and inputed all the RDA amounts into the tables. i get all my protein from chicken breasts, protein shakes and cottage cheese. im pulling this straight from the table. im a male. my only problem is if i were to eat more what do i eat more of without getting really fat?

what to eat more of? food. Doesnt matter what for the most part. You arent going to get really fat. Hell you arent going to get *somewhat* fat in a day. Eat more, assess your gains, cut as you feel is neccessary but dont be a pussy if you see a little bit of pudge.

100% Whey http://www.1fast400.com/?products_id=63 OR Whey protein shake http://www.1fast400.com/?products_id=1332 i'm gonna just be carrying a few water bottles filled with this stuff and drinking it throughout the day. do they taste like shit or does it gorw on you eventually?

after a while it just becomes routine

so which one do you suggest?

hey guys, i'm 22, 5'7" and at 140lbs, i've never really done any weight training but i would really like to start...i'm kinda in shape at the moment, i like to run a lot, i do anywhere from 10-15 miles a week...i know it's a long shot but i'm kinda hoping to have the build of a running back or something close... also, what kind of supplements are good for someone starting out? i'm a full time college student so I can't always eat healthy (or eat at all ) thanks guys!

TruBloodTransAm well what kinda routine do you'll recommend for someone starting out? I'd recommend hills or incline treadmill training for the speed, and wind sprints for endurance. If you have access to resistance bands and someone to help you, you can do that as well. That's for the running part, I'll let someone more knowledgable on the weights advise you there.

http://www.crossfit.com have you guys seen this before? they put up a workout of the day everyday that i guess youre supposed to do. workout for the 21st is Three rounds for time of:Run 800 meters 25 L-pull-ups 75 pound Overhead squats, 30 reps

each of these is a different workout 10-9-8-7-6-5-4-3-2-1 reps of the triplet: Deadlift: 1 ½ bodyweight Bench press: bodyweight Clean: ¾ bodyweight Set up three bars and storm through for time -------------------------------- Three rounds for time of:7 Muscle-ups 225-pound Deadlift, 15 reps Row 1000 meters

thats some pretty vigorous exercises. if i didnt already have a routine for a specific goal i'd consider doing that.

its ok, not exactly well laid out or periodized, but it is decent training for general strength and fitness

ACURA TL-S What is your ab routine? Right now I am just doing dragon flairs and V sits with shoulders and weighted side bends with arms. I think my routine might need some revision. Before this week I rarely did abs. Though most of my abs workouts consisted of variations of straight legged hanging raises. This week I'm doing them with the the back support on the dipping bar, low reps but with isometric holds at various positions. I was pretty much doing alot of pullups, almost always keeping my legs parallel to the floor. What are dragon flairs?

This week I'm doing them with the the back support on the dipping bar, low reps but with isometric holds at various positions. I am not a big fan of hanging leg raises as they seem to work my hip flexors more than my abs, but I do like supported leg raises (using the dip bar) especially with a DB or medicine ball between my feet. Then lift your legs and but and thrust your legs away from your head bringing your legs back to a lying position as slow as possible. So in other words bend at the abs and use the weight and momentum of your legs to do a negative. They hurt like hell and are probably my favorite and the most difficult ab movement. There was a T-mag article a while ago that I got them from, but I can't for the life of me find it.

As I said, before working them out regularly again this week, I had noticed lately my abs being almost constantly sore despite lack of direct work. Only thing I could attribute it too is the pullups and possibly single arm pushups. Once in awhile I did like doing seated straight legged leg raises supersetted with crunches off a bench.

8 months lifting progress

8 months lifting progress


this is me after 8 months of lifting.. wondering which areas u guys think i should be concentrating on now? i know my chest definetely needs work, been slack in that area bcos of many wrist/elbow injuries that affected my pressing movements im 5'7" and around 143lb (up maybe 11lb from when i started lifting).. i dun have any starting pics of myself, but i guess i can say a few years back i had the typical skinny asian body.. still skinny now but wit a lil bit of muscle :]

Looks like you need to beating a lot more. Your chest looks like your biggeset weakness, along with your arms. Your abs could use some more work. Your back and shoulders look amazing for yoru weight.

my routine is always changing to accomodate for injuries i get from breaking : i was doin westside before but the ME benching was probly too heavy on my elbow and wrists... so now i switched to more of a MAX-OT style workout i guess my back and shoulders are more developed bcos i do planches, but yeh all my other parts are pretty dismal but im definetely gonna take f&n's advice n start bulking now!

Is a cyclic diet pointless if you're not going to do "depletion" workouts and all that shit? My fat losss is stalling out so I need to change something up, but I'm happy with my lifting routine (more/less westside) as it is and would rather not fuck with it. From what I understand the whole goal of the cyclic diets is to amplify positive hormonal responses to food... so that even though you may be in a glycogen depleted, caloric deficit most of the time, the relatively brief windows when you are in a replenished, caloric surplus is sufficient to product the hormonal responses necessary to keep your metabolism chugging along... or am I missing the concept completely? Why can't you just manipulate the system through calorie intake and macro ratios? Why all the special workouts and shit? Is it oversimplifying it to just do a repetitive cycle of 2-3 no/low carb days followed by a high carb day? Any links to good cyclic plans that don't require special workouts? I've read a lot of stuff at bodyrecomposition.com since that seems to be the defacto reference for fat loss around here, but it seems most of the people there are doing the depletion workouts and cardio schedules.

Right...but what is the percieved positive benefit of the changes that make up the cycle, be it changing macros, total calories, whatever? I thought it was becuase the cyclic nature of it helped avoid the metabolism slump caused by extended periods of caloric deficit. Is that wrong?

the positive benefit as i understand it from cycling is to avoid homeostasis (the survival mechanism). basically the body gets used to the changes and down-regulates any over-expressed enzymes it doesn't need. anytime that enzymes are downregulated due to a perceived surplus, your body is going to be in a catabolic state. that's the point of both carb and protein cycling - in carb cycling, your body figures out either that it's not getting carbs and stops producing so much amylase and in protein cycling, the body stops producing so much protease. if you keep eating a lot of carbs or protein when there are less enzymes to process the substrate, it just takes longer to process (which the body sees as an energy savings). if you vary your amounts of carbs and protein, the body never gets to set a point of energy savings since it cannot predict how much will come at once.

the depletion workouts are simply to lower glycogen levels (and keep them low) since that will be burned before any stored fat and the UD2 is for athletes looking to lose weight (and maybe add lbm) you need stored glycogen to be low to get the glucagon response and insulin is mutually exclusive so if there is sugar, you cannot activate the enzymes to burn fat

this is the point of bulking or cutting, because the success of one is the failure of the other due to the hormonal responses and enzymes involved

Starting to need belts on all my pants. All i do is go to the gym about 2 or 3 times a week ( on a good week ) and only have 1 or 2 meals a day and lots of water. Yea, i know thats not the best method, but it works and i'll take it.

Why only one or two meals a day??

Same here actually .. yesterday was the first day I actually noticed it. Got a few pairs of 32's I'd love to fit back into and at this rate it'll happen by next week

Congrats! First are the jeans, then the sweat pants seem to need to be tightened a bit more and then finally the underwear don't seem to fit as snug and aren't as tight.

Instead of eating 2 meals a day, you should really be eating at least 4-5 smaller ones. Trust me, it helps a lot. When you only eat twice a day (breakfast and dinner) your body is going to store all those unused calories as fat. If your body is constantly taking in calories spread throughout the day it won't bother storing those calories and will expend them because there's a constant supply of energy coming in. It's just better.

Had these two bodygaurds lingering around at all times. He looks in pretty good shape though he had this large shirt on. Works harder than Wahlberg did that's for sure. Goes by 70 cents here in Canada.

About two years ago I was diagnosed with sciatica. Well since then everytime I start up a new workout routine i'll get into it for about 2 weeks and bam it hits me. Is there anything I can do to get rid of this? I usually get a sharp pain down my left rear and it freakin hurts for like four days. I stretch every morning as I was taught in rehab. also, do reverse hypers. if your gym doesn't have a machine, either find a gym that does or improvise and do them on the regular hyperextension bench facing the oppossite direction. reverse hypers are one of the main reasons i am even able to go to the gym anymore after my herniated disk a few years ago that had me basically crippled for a long time.

What are the calories in a gram of protein, fat and carbohydrate? I am setting up my diet and I want to do it right. The numbers I came up with are 4 calories per gram for protein, 3.5 cals per gram for carbs, and 9 calories per gram for fat. I wonder if those are right. Thanks!

Well then lets use this thread for something else. On my diet that I am starting next week, I need to eat around 2250 - 2450 calories a day at the beginning(205 lbs). IE: Breakfast: Calories 600, Carbs 60g, protein 40g, fat 20g etc etc... thats not what I am going to use, thats just an example. I always mix 8oz of OJ and a scoop of whey for my preworkout drink.

k can someone just whip up a quick day at the gym for what they did on chest days, like what are some real good excercises to bulk up in the upper area you know what i mean?

Your number of reps should depend on what your goals are (i.e strength, endurance or size) but since you're just starting out you should train your muscles to get used to lifting. I'd suggest doing two sets of about 14 reps to begin with as a warmup and then 3 sets of 12 focusing on form rather than trying to throw the weights up. This will help get your core muscles up to scratch and help you learn the right form to begin with rather than shooting for numbers. If I have a break for more than a couple of weeks I tend to do a week where every day I do an exercise on every muscle group. i.e Monday: Squats x 5 + pec deck x 5 + Seated row x 5 + shrugs x 5 + tricep ext x 5 and standing curls x 5 wednesday: leg ext + DB press + bent over row + military press + skull crushers + preacher curls Friday: hack squats + incline press + wide grip chin ups + lateral raises + dips + bb curls Gets my body back into the swing without hurting myself trying to lift what I did the last time I was in the gym so its probably a good way for you to get yourself into the gym routine without hurting yourself so bad that you don't come back. Not for everyone though

yah im not familiar with skull crusher, hack squats, preachers curl im sure i know what they are but i have a differnet name for the fucking thigns

Skull crusher - Lay on the bench on your back and using a barbell and grip with palms facing up (or towards your feet) straighten your arms so that they are perpendicular to your body. Now by bending at the elbow you lower the bar down towards your head. Start off light and try and focus on keeping your elbows neat and together. Hack squats are a machine lift. You begin in a standing position with pads on your shoulders that attach to the "carriage", unlock the carriage and position your feet so that you when you squat you are positioned as if sitting in a chair. Again keep your knees steady and get someone to check that you're going deep enough. Preacher curls - these are an isolated bicep curl where you sit or stand with a barbell or dumbells and the tricep part of your arm is rested on an inclined pad. Now when you curl the pad keeps your elbows in position and you isolate the biceps when curling. This is the type of form that you are aiming for when free lifting where your control muscles keep you in position and lifting the weights rather that swinging them.

Most effective way to do HIIT while running?

Most effective way to do HIIT while running?


How can i burn the most fat possible while doing HIIT running? I've read numerous articles, websites, and threads, but i'm confused. One site for example said: 5 minute jog (warmup), run 90-95% max speed for 1 minute, slow down to jog until you can do it again. another said to do the same thing except only sprint for 20 seconds... a third of what the first site said. Others still said sprint then walk, compared to a jog. I'm just confused! someone point me in the right direction please. again my goal is just to burn as much fat possible, while increasing stamina/endurance.

My understanding was that HIIT is supposed to be most effective doing sprint/jog splits of about 30 seconds each, but I haven't done it so I can't tell you based on experience. I'm inclined to say that it really doesn't matter as far as burning more fat. Fat loss is 99% diet, and doing cardio isn't the magic fat burner that everyone makes it out to be. Read the fat loss sticky 2nd from the top for good info.

unless you specialize in the 400m it's going to be pretty hard to run 90% for a minute. even 30 seconds is unrealistic if you follow up with a 50% jog. you want to be at about 70% for the sprint and 30% for the jog.

I just mix it up to not get bored. My partner and me went to the field and basically found a midpoint in it and sprinted to it then jogged to the end and then sprinted back so it alternated sprint jog same distance. Another that I think it good to do is sprint backwards and sideways. I read an article that said you burn more calories going backwards and sideways basically cause your muscles were not as efficent at it. Makes me feel like more of an athlete also.

thanks alot for the help/advice guys. i'm in a 10km race a week from this sunday and after that i'll start the 8 week program in the "Good Shape" row. Hopefully see a noticable improvement by the time i'm done in july. So a routine like that, mixed with a decent diet i'll be burning fat and building up stamina/endurance?

I have gotten a bit out of shape, need to lose body fat and put on muscle mass... I'm about 5"10 / 5"11 @ 180-185lbs, not much muscle defintion due to body fat, when I was 165 pounds I have much better defined muscles. Anyways I used to work out every day with random breaks, chest/biceps back/triceps shoulders/legs however I hit a plateau pretty quick because I was overworking myself I've since expiremented with different routines, lately i've been doing 0 legs.. I want to do a routine for 6 days a week... Sundays I work a f'd up schedule and cant make it to the gym. I was considering Day 1 - Chest, biceps, triceps, abs Day 2 - Cardio Day 3- Back, Shoulders, traps Day 4 - Cardio, abs Day 5 - Legs, lower back, abs Day 6 - Cardio Day 7 - Off However i'm a bit edgy on doing a muscle group only once a week so i'm confused and having a hard time figuring out what I should do...... I think a muscle group once a week isn't enough, I like to get really sore then I recover usually on third day so hmmm.... any ideas??? P.S dont gimmi any shit about doing chest with tricep instead of bicep or viseversa, it makes no fucking diff; everyone does it differently and i've tried all combinations finding little difference. before, about 165 pounds now about 180

If you asked me I would say you should lift more weight less often. What youre doing now obviously isnt working, so how much could it hurt to go 3-4 times a week? When I started doing that I saw instant strength gains because when I was going 6 times a week I was overtraining. Maybe you should cut out some ab stuff as well, some compound movements such as squat will work your abs, so just have an ab day on a different day than your legs day. By the way, make sure you actually have a leg day. In my opinion, probably the most important day. But thats just my opinion.

when I first started lifting (a few years ago) I remember doing sets of bench with 50lbs (total). now I'm sure a lot of that was form, stabalizers, etc, but even so I doubt it would've been that much higher. Basically my point is that I have very little natural strength. I was always one of the weaker kids in highschool gym class, and I know my dad isnt very strong. Doing squats I could never lift significant amounts of weight (dont do them now because of unrelated knee/back injury). Deadlifts were better, but every once in a while I would hurt my lower back and have to take a break for a few weeks. And now just recently I hit a 5 rep max on bench, and the next day/that night my elbow starts hurting like a bitch. So my point is, I never really had much strength, and when I lift heavy I end up hurting myself. Let me assure you that I dont have horrible form or whatever. So should I even bother going heavy, or just try to be happy with going lighter?

I was one of the weakest/slowest/smallest kids in high school too. I started benching with 30lb db's. I'm still not nearly as strong as I would like to be, but I'm 50lbs heavier and lifting weight I never thought I would be able to even three years ago... moral of the story -- eat, lift, GFH so your elbow hurts, big fucking deal. You completely glossed over the fact that you hit a 5rm PR. Go easy for a couple weaks, rehab it if needed. If it happens again, figure out what is causing it. Maybe your form is good but you just moved something slightly wrong that time. If you get hurt lifting heavy, figure out when it happens. Don't go to failure EVER if that is when you get hurt. See what I'm saying? Lift heavy enough so you know you REALLY know you are giving it your all... try HST or some other progressive load routine. Maybe that will prevent injury. Bottom line - is it worse to have your elbow hurt for a week or two, or feel weak/small/unconfident/etc for your entire life?

What type of lifestyle do you lead? Are you an active person?? The reason I'm asking this is a friend of mine started experiencing some wrist pain after the first couple of months lifting. Basically, what it came down to is, and I hope this doesn't sound idiotic, is that since he had a desk job, and having a relatively low activity level his muscle strength was gaining faster than his body structure causing joint and tendon pain. He remedied this by using a stress ball while at work, and doing some very basic calestenics (sp?) in his apt. Once he strengthened his base structure the pain from lifting all but went away.

And while part of me just wants to eat everything in site and get as strong as possible, another part of me would like to be able to wear t-shirts this summer without worrying about my boobs jiggling around. Not everyone can/needs to eat everything in site in order to gain. You are one of them, as am I. The ones that need to do that typically are naturally very lean and do not carry much lbm. The best idea is to figure out what your maintenance calories are, then add about 500 per day to that. Get some calipers and learn how to measure your bodyfat. It doesn't matter if it's 100% right, just that you do it the same each time you check it. Lift fairly heavy and track your progress for a few weeks. If you are getting significantly fatter, lower cals a bit and do the same thing. The important thing is keep track for a while so you know what your body needs in order to grow without excessive fat gain. *note - this is for gaining muscle, not losing fat. To lose fat, read the fat loss sticky. Do the same tracking, but lower calories until you see results. Choose what is more important to you, because you aren't going to gain muscle AND lose fat at the same time. The best you can hope for is gaining muscle without much fat gain, or losing fat while keeping as much muscle as possible.

gstrdr1 What type of lifestyle do you lead? Are you an active person?? The reason I'm asking this is a friend of mine started experiencing some wrist pain after the first couple of months lifting. Basically, what it came down to is, and I hope this doesn't sound idiotic, is that since he had a desk job, and having a relatively low activity level his muscle strength was gaining faster than his body structure causing joint and tendon pain. He remedied this by using a stress ball while at work, and doing some very basic calestenics (sp?) in his apt. Once he strengthened his base structure the pain from lifting all but went away. eh, I'm pretty much your average college kid, I dont think that kind of thing would be causing too much of a problem, although I think I definetely need to up stretching and things like that...I'm actually going into physical therapy soon for back problems too

I know, I know...this is just another thing that complicates this all for me but yeah, I am modifying my diet now and trying to figure out how many calories I need to be taking in, etc

Writing it down all the time is the best way to be sure, but it's a pain in the ass. edit: Put it in perspective though... you're in college. How much more shit do you do on a daily basis that you don't want to? You do it to get ahead. Working out is the same thing.... well, you do it to get head. Either way, you benefit.

I just started Bas Rutten's Mixed Martial Arts work out and it is amazing. I want my workouts to be a challenge everytime, and this one is. When watching the instructional DVD it didn't seem like it would kill me as much as it did. I suggest you all check it out, www.basrutten.tv

I've come close to buying many times, I already have a fairly structured workout so maybe when I make some changes. I've heard only great reviews from it

You too huh? I uh "purchased" it myself and it kicks my ass. Even the 2 minute rounds are killing me, and I'm only doing the boxing/thai boxing routines at this point. The all around fighting workout is HARDCORE.

Aluyminyum they make you do pretty hard stuff for martial arts. this week just to warm up it was holding a med ball over your head and then hopping in a squat about 60ft. everyone was dead by 30ft and we've done this lots of times before todays training: warm up/stretch/etc. 14 rounds- 3 minutes each, 15 seconds in between Rounds 1-2 = shadow boxing Rounds 3-6 = bag work Rounds 7-10 = pad work Round 11 = sprints w/stepping Round 12 = sprints w/shuffleing Round 13 = jump rope w/knee ups Round 14 = Jump rope w/single leg (5 on each leg) Then 45 minute non-stop "road work" consisting of: Jogging, reverse jogging, sprinting, shuffle in/outward, sidestep in/outward, bear crawls, crab walks, toe ins, toe outs, hops (feet together), zig-zag inward/outward all around the room, never stopping - clockwise then counter clockwise... then jog to the center and 15 more minutes of: Front/back, side to side, switch hips, quick steps, dive bombers, mountain climbers, hops (in place). My legs hurt

velamint you should start a training log http://forums.offtopic.com/forumdisp...ysprune=&f=147 Kind of impossible to recreate it in a thread on account of our trainer tells us when to do things, its always timed...also alot of the lifts/movements require proper form that you don't want to attempt without being shown but... for example the strength training day is all oly lifts with special weights (one handed); snatch/press/cleans/etc. etc....then there are things like slaloms and turkish getups which have multiple steps to them and are really hard to explain.

I wish there was an mma gym around here...although when I'm not injured any more I'd like to start taking bjj and boxing

yeah I've never seen any place that was so serious about conditioning. Classes are at least 3 hours long, 3 times a week. It takes lots of dedication

illmatix Damn! That's a pretty serious routine. How long have you been training? I'm just now making the switch from boxing to MMA. I trained for over a year at the same place back in 2003-2004. I just started up again in january of this year after taking time off for school/work/personal deals. Yeah soreness pretty much rocks me if I don't get proper sleep and nutrition- the trainer makes us go to a nutrition class and we have to set up our own diet. Right now I'm eating ~380g carbs, ~230g protein and ~67g fats.
